STEP 1: make sure you can run for 30 minutes continuously STEP 2: add 1 speed workout to your weekly running schedule STEP 3: structure your speed workouts Your goal is to run a 6:00 min / km pace (9:40 min / mile) or faster on the “run” intervals, then jog at whatever speed you need to recover in between. As long as you’re moving, it doesn’t matter how slow you’re jogging! EXAMPLE PROGRESSION: (for a total of 30 minutes) 1 min run / 4 min walk (x6) 2 min run / 3 min walk (x6) 3 min run / 2 min walk (x6) 4 min run / 1 min walk (x6) 5 min run / 1 min walk (x5) 8 min run / 2 min walk (x3) 9 min run / 1 min walk (x3) 13 min run / 2 min walk (x2) 14 min run / 1 min walk (x2) STEP 4: rinse and repeat Keep doing the same speed workout until you can complete all the intervals at goal pace with a jogging recovery.
